Looking to put together a new routine, could use some help

Shoulders/Calfs
Back/Tri’s
Off
Legs
Off

I’ve been doing reading via Mr. McDonalds articles and trying to better understand Strenth Training, Intensive Training and Extensive Trainings cycles. Looking for some help from others with more knowledge and experience to help me put this into a new routine. He speaks of putting certain exercises into Intensive/Extensive training while others are put into Maintenence mode and alternating.
What I would like is some help matching exercises, reps, tempos, ect into a new routine. From what I have read, most feel muscle growth and size come from an Upper/Lower split, but how should I break this down?
Any help would be appreciated.
